Conventional Deadlift

Compound · Weight × reps

Stand with the bar over midfoot, hinge and bend the knees to grip it just outside your legs, then brace before pulling. Remove the slack and push the floor away as the hips and knees extend together, keeping the bar close. Stand tall without leaning back, then return the bar under control and let it settle. Keep pressure over the whole foot and avoid jerking a loose bar from the floor or allowing it to drift forward. Use full-size plates or blocks for an appropriate start height, and choose a grip and load you can hold without sacrificing position.

HOW TO DO CONVENTIONAL DEADLIFT

  1. Stand with the bar over mid-foot, shins close, and the grip just outside the legs.
  2. Hinge down, set the back, and pull the slack out of the bar before it leaves the floor.
  3. Push the floor away. The bar stays close. Hips and shoulders rise together.
  4. Lock out by standing tall — squeeze the glutes, do not lean back into a fake lockout.
  5. Lower under control. Reset every rep if you are training the start; touch-and-go only if the program says so.

COMMON MISTAKES

  • Jerking the bar before the slack is gone. The plates clank, the bar jumps, the back rounds. Pull the slack, then pull the weight.
  • Hips shooting up first. That is a stiff-leg from the floor. Keep the chest and hips moving as one until the bar passes the knee.
  • Logging conventional, sumo, and RDL as one lift. They are different PRs. LIFTAG has separate slugs. Use them or the chart lies to you in week six.
  • Straps on every warm-up. Save straps for the top sets if grip is not the limiter you are training.

VARIATIONS

PROGRESSIONS

  1. Romanian deadlift and kettlebell deadlift until the hinge is automatic.
  2. Conventional pulls from the floor with a reset every rep.
  3. Add load when the start stays tight for all work sets.
  4. Deficit or paused-at-knee work if the floor is the weak point.

PROGRAMMING NOTES

Deadlifts pay for themselves in recovery. Most lifters want one heavy pull day and one lighter hinge day. Log every work set and the rest — three to five minutes is normal. If LIFTAG shows a PR that came from a bounce or a hitch, add a note so you do not chase it next week.
