Trap Bar Deadlift

Center yourself inside the trap bar with your feet about hip-width and the handles aligned over midfoot. Hinge and bend your knees to take a balanced grip, then brace your trunk and remove slack from your arms. Push the floor away as your knees and hips extend together, finishing tall without leaning back. Reverse with a controlled hip-and-knee bend and place the bar evenly on the floor. Choose high or low handles according to available mobility and training intent, and use enough clearance that the plates cannot catch your feet; centered loading does not replace sound bracing.

HOW TO DO TRAP BAR DEADLIFT

  1. Step into the hex, mid-foot under the handles. High handles first if you are new to the lift.
  2. Grab even, set the back, and think “leg press the floor” as much as “pull.”
  3. Stand tall. The finish is a quiet lockout, not a shrug.
  4. Lower with the same hinge you used to start. Do not drop the plates from lockout in a busy gym.

COMMON MISTAKES

  • Treating high-handle and low-handle as the same PR. Low handles are a different lift. Note the handle in LIFTAG or you will “lose” 20 kg overnight.
  • Turning it into a squat with a rounded back. The trap bar lets you sit more than conventional. It does not let you dump the lumbar.

PROGRESSIONS

  1. High-handle trap bar.
  2. Low-handle once the start is clean.
  3. Deficit or jumps only after the basic pull is boring.

PROGRAMMING NOTES

Excellent main pull for athletes and for lifters whose conventional back complains. Log handle height. 3–5 sets of 3–6 on heavy days, higher reps if it is a volume hinge.
