Smith Machine Flat Bench Press

Centre a flat bench beneath the Smith bar so the bar reaches the mid-chest without forcing the shoulders. Set the safety stops just below the intended bottom position, lie with feet planted and shoulder blades set, and take an even closed grip. Unhook the bar, lower it under control with wrists over forearms, then press along the rails to straight arms without bouncing. The Smith press trains the pectorals, triceps, and anterior deltoids while the fixed path reduces balance requirements; it does not remove all stabilization or guarantee better muscular focus. Test the bench position with an empty bar, use safeties and a spotter, and never rely only on rotating hooks.

HOW TO DO SMITH MACHINE FLAT BENCH PRESS

  1. Centre a flat bench so the bar meets mid-to-lower chest, not the neck. Set safeties just below the touch.
  2. Lie with eyes slightly in front of the bar, feet planted, scapulae set. Unhook with a wrist twist.
  3. Lower under control to the chest. The rail will not let you press back toward the rack the way a free bar does — own that path.
  4. Press to a stable lockout and re-hook deliberately. Do not bounce off the chest or the safeties.

COMMON MISTAKES

  • Bench too far forward. If the bar lands on the neck, slide the bench until the touch is mid-chest. The rail will not forgive a bad setup.
  • Logging it as barbell bench press. No balance, no backward press. Different groove, different PR. Keep this slug.
  • No safeties because the hooks are “there”. The hooks are for unracking. The stops are for missing. Set them.
  • Flaring 90° because the rail feels guided. Tuck slightly so the forearms stay stacked. A fixed path is not a reason to dump the shoulders.

PROGRESSIONS

  1. Push-up or machine chest press until a full range is honest.
  2. Light Smith with a pause on the chest and safeties set.
  3. Working sets at RPE 7–8. Add load when the touch point never wanders.
  4. Free-bar bench once you want a walk-out press, not a heavier rail.

PROGRAMMING NOTES

Pressing volume when you are alone or the free bench is taken: 3–5 sets of 5–10. A Smith PR is not a barbell bench PR. If LIFTAG estimated 1RM jumps because you moved from free bar to rail, you mixed the slugs.
